How to follow this meal plan

1

Find your calorie target

Use our Calorie Calculator to find your personal daily calorie and macro targets based on your body stats and goal.

2

Scale portions to your target

If your target is 1800 kcal but the plan is 1600 kcal, add one extra snack or increase portion sizes proportionally.

3

Swap freely within categories

You can swap any protein for another (chicken for fish), any grain for another (rice for pasta), and any vegetable freely.

4

Track with our Recipe Calculator

Use our Recipe Nutrition Calculator to check the exact macros of any meal you cook, even if you change ingredients.

Frequently asked questions about meal planning

No — these plans are templates showing what hitting a given calorie and macro target could look like, not a rigid prescription. Swapping meals, adjusting portion sizes, and substituting similar foods (protein for protein, grain for grain) is expected and won't meaningfully change the nutritional outcome as long as you stay within a similar calorie and macro range.
Each goal shifts the optimal macro emphasis. Weight loss plans lean higher-protein relative to total calories to help preserve muscle in a deficit. Muscle gain plans have higher total calories and carbs to fuel training and support recovery. Maintenance sits in between, balancing all three macros for someone not actively trying to change body composition.
Swap the specific ingredient for a suitable alternative within the same food category (e.g. tofu or legumes for meat, gluten-free grains for wheat-based ones), then use our Recipe Calculator to confirm the swapped meal still fits your target calories and macros reasonably closely.
